Why lighter is the smarter start

Ankle weights sit at the end of a long lever, your leg, so a small number on the cuff feels bigger at your knee and hip than it sounds. Starting light gives your tendons and the small stabilizing muscles time to adapt. The right weight makes the last two or three reps of a set feel challenging while your form stays clean. If you breeze through every set, it is time to move up. If your back arches or your knee pinches, it is too heavy for now.

How the calculator decides

  • Walking: 1 lb if you are new to exercise, 1 to 2 lb otherwise, with 2 lb as a sensible ceiling. Walk only, never run, in ankle weights.
  • Floor and strength moves: 1 lb if you are new, 1 to 2 lb with some activity, and 2 to 3 lb for regular exercisers who are new to ankle weights. Most people doing home strength work do well up to about 5 lb.
  • Physical therapy: your therapist sets the weight. Many rehab programs start at 0.5 to 1 lb, sometimes less, and often begin with seated or lying exercises.
  • 55 or older: a lighter start of 0.5 to 1 lb, with slow progress.
  • Joint concerns: the lightest end of the range, after checking with your doctor or physical therapist.
  • Pregnancy: no number. That conversation belongs with your OB or midwife.

These rules come straight from our guides on how heavy ankle weights should be and starting ankle weights safely. Where those guides give a range, the calculator uses the more careful end.

Moving up without overdoing it

Stay at your starting weight for at least two weeks, or about four weeks if you are new to exercise. If that time passes without joint soreness and the last reps feel easy, add 0.5 to 1 lb per ankle. Change one thing at a time: either a little more weight or a few more reps or minutes, never both. Adjustable cuffs make these small steps easy, which is why we usually suggest them over fixed pairs. Our adjustable ankle weights comparison looks at the options, and for walking specifically see the best ankle weights for walking.

Planning to wear them on walks? Our interval walking timer is a gentle way to build up, and many people find it easier to add brisk minutes first and weight later.

Frequently asked questions

How heavy should ankle weights be for a beginner?

Most beginners do well starting at 1 lb per ankle, or 1 to 2 lb with some fitness background. It feels light at first, which gives your tendons and the stabilizing muscles around your knees and hips time to adapt.

How heavy should ankle weights be for walking?

Keep walking weights light: 1 to 2 lb per ankle. Walking is thousands of repetitions, and heavier cuffs mostly add strain on the hip flexors and knees. If you want more challenge, walk a little faster or longer instead, and never run in ankle weights.

When should I increase my ankle weights?

Stay at your starting weight for at least two weeks, or about four weeks if you are new to exercise, and only move up if that time passed without joint soreness. Then add 0.5 to 1 lb per ankle, and change only one thing at a time: weight or reps, not both.

Are ankle weights safe if I have knee or hip problems?

Check with your doctor or a physical therapist first. If you are cleared, start at the lightest end of the range and stop if you feel it in the joint rather than the muscle.

Can I use ankle weights while pregnant?

This is a question for your OB or midwife. Some providers allow very light ankle weights early in pregnancy for women who already used them, but most advise stepping away from them from the second trimester on. Walking without weights, bodyweight moves and resistance bands are gentler options.
