Build your walking plan

Five quick choices, and you get a 4-week walking schedule that fits your week: which days to walk, for how long and how hard, with a simple check before each new week. The plan follows our own walking guides, so it never asks for more than they do.

How the plan is built

Every number in the plan comes from one of our walking guides. Where two guides differ, the plan takes the more careful option.

  • Just starting: steady walks that grow from 10 minutes in week 1 to 15, 20 and then 25 minutes, the same build as our 30-day walking challenge.
  • Some walking already: you start at 20 minutes and reach 30 by week 3.
  • Fitter walks or weight loss: if you can already walk about 20 minutes, the plan follows the gentle ramp from our Japanese walking guide, starting with 1 minute brisk and 3 minutes easy. Regular walkers start further along. If you are just starting, you build the base first, because the method needs it.
  • Calm walks: conversational pace throughout, with no brisk sections at all.
  • Rest: interval days are never back to back, and every week keeps at least one rest day.
  • Short on time: walks are trimmed to fit, and on a 10-minute day the plan offers a short brisk-burst walk instead.

Walking at home or on a treadmill

Choose "At home" and each walk becomes marching in place, a loop through your rooms or side steps, as in our indoor walking challenge. On a treadmill or walking pad, start every session slowly for 2 to 3 minutes, and use the talk test rather than a speed number to judge your pace.

Let a timer count the intervals

Every interval session in your plan has a link that opens our interval walking timer with the right brisk and easy minutes already set. It chimes at each change, so you can look at the trees instead of the clock.

Frequently asked questions

How long should a beginner walk each day?

Start with 10 minutes a day in week 1 and add about 5 minutes a week: 15, then 20, then 25 to 30 minutes by week 4. If you already walk regularly, you can start at 20 minutes. Short walks count, so two 10-minute walks are as good as one 20-minute walk.

How many days a week should I walk?

Five days a week is a good target, and our 30-day challenge walks six days with one rest day each week. This plan lets you choose three to six days and always keeps at least one rest day.

When should I start Japanese interval walking?

Once you can walk about 20 minutes comfortably. Then begin gently with 1 minute brisk and 3 minutes easy, four rounds, three days a week, and build to the full method: 3 minutes brisk, 3 minutes easy, five rounds, on at least four days. If you already walk 30 minutes on most days, you can start further along.

How fast should I walk?

Use the talk test rather than a speed. On steady walks you can talk in full sentences but would rather not sing. On brisk intervals you can only speak in short sentences. On easy intervals you could hold a full conversation.

What if I miss a day or a week feels too hard?

Just carry on with the next walk, and do not double up to catch up. At the end of each week, check that you did most of your walks, your legs felt fine the next morning and you could still talk while walking. If any answer is no, repeat the week.
